Backstroke is unique among the competitive strokes in that swimmers can't see where they're going, which often leads to shorter, choppier strokes driven by anxiety rather than technique. Many swimmers compensate for this lack of visual feedback by increasing stroke rate rather than stroke length, which feels productive but is often less efficient. Maximizing distance per stroke—commonly called "stroke lengthening"—allows swimmers to cover more ground with less energy expenditure. The drills below target the specific technical elements that contribute to a longer, more efficient backstroke.


Why Stroke Length Matters in Backstroke

Distance per stroke (DPS) is one of the clearest indicators of swimming efficiency. A swimmer who takes fewer, more powerful strokes to cover the same distance is generally swimming more efficiently than one who takes many short, rushed strokes. In backstroke specifically, common causes of shortened stroke length include:

  • Entering the water with a bent arm rather than a fully extended one

  • Rushing the recovery phase due to disorientation or anxiety about not seeing ahead

  • Insufficient body rotation, which limits the reach and power of each stroke

  • Rounding the shoulder on entry instead of aligning it with the ear

1. Count Stroke Drill

  • Swim a 25m length of backstroke at a normal, comfortable pace

3. Fingertip-Drag Recovery Drill

  • During the recovery phase (when the arm is out of the water), drag your fingertips lightly along the surface as the arm swings from hip to overhead entry

  • Focus on a smooth, controlled arc rather than a quick, rushed motion

4. 3-3-3 Drill (Rotation and Timing)

  • Swim backstroke while holding each arm position for a count of three at three key points: after entry, during the mid-pull, and at hip exit

6. Catch-Up Backstroke Drill

  • Perform a stroke with one arm, then pause briefly with both arms extended (one entering the water, one at the hip) before beginning the next stroke

  • Focus on feeling a complete glide moment between each stroke cycle

  • Gradually reduce the pause as stroke length improves naturally without it

7. Distance-Per-Stroke Ladder Set

  • 50m backstroke counting strokes, aiming to reduce stroke count from the previous length by 1–2 strokes

  • Rest 20–30 seconds

  • Repeat for 4–6 rounds, tracking stroke count improvement over the set

What it improves: Translates isolated drill work into practical application, training swimmers to maintain a longer stroke even as fatigue and pace increase.

8. Vertical Kick with Arm Extension (Dryland/Shallow Water Adjunct)

While not a swimming drill per se, this supplementary exercise builds the shoulder mobility and core stability needed to support a fully extended backstroke entry.

How to do it:

  • In a vertical position in deep water (or using a resistance band on land), practice reaching one arm fully overhead while engaging the core to prevent excessive body sway

  • Hold the extended position briefly before returning to a neutral position

  • Repeat for both arms

What it improves: Builds the shoulder flexibility and core control needed to achieve full extension consistently, which is often a physical limitation rather than a purely technical one.
